How To Do a Body Scan Meditation: Step-by-Step
You can do this sitting in a chair or lying down. Set a timer for 10-20 minutes.
Step 1: Get Comfortable
Lie on your back, arms at your sides, legs uncrossed. Or sit with feet flat on the floor and hands resting. Close your eyes. Loosen tight clothes.
Tell yourself: “For the next 10 minutes, I don’t have to go anywhere or do anything.”
Step 2: Start With 3 Deep Breaths
Inhale through your nose for 4 counts. Hold for 2. Exhale through your mouth for 6. This signals to your nervous system: we’re safe.
Step 3: Begin the Scan
Bring your attention to one area at a time. For each area, do 3 things:
Notice → What do you feel? Warmth, tingling, pressure, nothing?
Breathe into it → Imagine your breath flowing to that spot
Let go → On the exhale, imagine tension melting away

Here’s the order most people use:
Toes → Right foot: big toe, all toes, sole, heel, ankle. Then left foot.
Legs → Calves, knees, thighs
Pelvis and Hips → Notice where you’re sitting or lying
Stomach and Chest → Feel your breath moving. This is where we store a lot of anxiety
Back→ Lower back, mid back, upper back, shoulders. Soften them down away from ears
Arms → Fingers, palms, wrists, forearms, elbows, upper arms, shoulders
Neck and Head → Jaw. Most people hold tension here. Unclench. Then face, eyes, forehead, scalp, crown of head
Take 20-30 seconds per area. If your mind wanders, that’s normal. Gently bring it back to the body part.
Step 4: Feel the Whole Body
Once you reach the top of your head, pause. Feel your whole body at once, like one breathing, living system. Sit with that for 30 seconds.
Step 5: Come Back Slowly
Wiggle your fingers and toes. Take a deep breath. Open your eyes when you’re ready. Don’t jump up.
You’re done.
3 Common Mistakes to Avoid
1. Trying to “do it right”
There is no perfect body scan. If you feel nothing in a body part, just notice “nothing.” If you get distracted 100 times, just come back 100 times. That _is_ the practice.
2. Falling asleep
If sleep is the goal, do it in bed. If not, try sitting up or doing it earlier in the day.
3. Judging what you feel
